How Does Fiber Affect Your Hormones?

One of fiber’s biggest claims to fame is keeping you regular. If you’re especially nutrition-savvy, you might also know that it can help keep your cholesterol in check, thus supporting your cardiovascular health. But your gut and your heart aren’t the only parts of your body that benefit from getting enough fiber. Your endocrine system gets in on the action, too.

Research suggests that fiber can influence insulin, hormones involved in hunger and fullness, and even the way your body processes estrogen. But before you take that to mean fiber can magically “balance your hormones,” as social media might suggest, it’s worth separating what the science actually supports from what’s still up in the air.

We consulted Gillian Goddard, MD, a board-certified endocrinologist and nutritionist in New York City, for the scoop on the link between fiber and your hormones.

How does fiber affect your hormones?

According to Dr. Goddard, one of the clearest connections between fiber and hormones is with GLP-1 and insulin. “The fermentation of fiber in the gut can help trigger increased GLP-1 release from the cells in the gut, which can improve insulin sensitivity,” she says. (The effects vary by fiber type, with soluble, viscous, and fermentable fibers playing particularly important roles in these metabolic pathways.)

Here’s what that means in plain English: Insulin is the hormone that helps move glucose, or blood sugar, out of your bloodstream and into your cells to be used for energy. When you’re more sensitive to insulin, your cells respond to it more effectively, helping your body keep blood sugar within a healthy range. Research backs up fiber’s role here: Studies of fiber supplementation have found modest improvements in markers of insulin resistance, particularly in people with overweight, obesity, or type 2 diabetes.

Fiber may support this process in a few ways. Certain soluble, viscous fibers can slow the digestion and absorption of carbohydrates, helping glucose enter the bloodstream more gradually. Meanwhile, when gut bacteria ferment certain fibers, they produce compounds called short-chain fatty acids, which may help cue the release of hormones like GLP-1.

That brings us to another hormonal perk: satiety. “Fiber slows the time it takes for food to leave the stomach, which triggers satiety hormones from the gut that tell the brain we feel full,” says Dr. Goddard. GLP-1 and another gut hormone called PYY are among the signals involved in regulating appetite and fullness. That’s not to say that every high-fiber meal will instantly shut down your appetite; its effects on fullness vary by fiber type, amount, and food source. But broadly speaking, the nutrient’s effects on digestion, blood sugar, and gut-hormone signaling help explain why eating enough of it is an important part of supporting metabolic health.

Does fiber impact estrogen?

Here’s where the fiber-hormone connection gets particularly interesting for women: Your fiber intake may also influence how your body processes estrogen.

Your body doesn’t simply use estrogen once and get rid of it. After your liver processes it, some of those metabolites eventually make their way into your intestines. From there, some can leave the body via stool, while some may be converted into forms that can be reabsorbed and returned to circulation. “Fiber lowers estrogen levels by reducing the amount of estrogen that recirculates after passing through the liver,” Dr. Goddard explains.

Some research supports this connection, although the human evidence is relatively limited, and many of the studies are decades old. The type of fiber matters, too. For instance, one 1991 study of 62 premenopausal women found that women who consumed wheat bran had significant reductions in estrone and estradiol, whereas women consuming oat or corn bran didn’t.

“We don’t really know if this is having a clinical effect on those women,” Dr. Goddard adds. In other words, while fiber may affect estrogen metabolism, there’s not enough evidence to conclude that eating more fiber will treat high estrogen, improve PMS, regulate your period, or otherwise “balance” your reproductive hormones. Also important: lower estrogen isn’t exactly a goal—it plays important roles in reproductive and bone health, among other functions.

There is, however, an intriguing longer-term association worth noting. Higher fiber intake has consistently been associated with a modestly lower risk of breast cancer. A 2020 review and meta-analysis found that women with the highest total fiber intake had an 8 percent lower risk of breast cancer compared with those with the lowest intake, and associations were seen amongst both pre- and postmenopausal women. Possible explanations for the association include fiber’s effects on estrogen metabolism, insulin sensitivity, body weight, and other metabolic pathways. Still, that doesn’t prove that fiber lowers breast cancer risk specifically by lowering estrogen—or that fiber itself is solely responsible for the association.

Can eating fiber balance your hormones?

So is fiber a secret weapon for “balancing your hormones”? Not exactly.

A better way to think about it is that fiber supports several processes in which hormones play starring roles. The clearest evidence, Dr. Goddard says, is around metabolic health. Certain fibers can slow glucose absorption, support insulin sensitivity, and influence gut hormones involved in appetite and blood-sugar regulation. And while fiber also appears to influence the way estrogen is processed and excreted, we don’t yet know how meaningful that effect is for the average woman’s ongoing hormonal health. In short, fiber isn’t a proven treatment for PMS, irregular periods, or a catch-all “hormonal imbalance.” But it doesn’t need to be in order to earn a spot on your plate. 

Instead of viewing fiber as having superpowers for your hormones, it’s worth leaving it in the spotlight for where the science truly supports its star power. In addition to being highly beneficial for gut health, digestion, and cardiovascular health, fiber may also support weight management while promoting metabolic health, says Dr. Goddard.

Unfortunately, most Americans fall short on their intake. Adding more—and reaching the daily recommendation of 25 grams for women and 38 grams for men—is one of the highest-value modifications you could make to your diet. Aim to add more plants to your diet, supplement when needed, and increase intake gradually.

The bottom line: Fiber may not “balance” every hormone in your body, but supporting the metabolic systems your hormones help control is a very good reason to make sure you’re getting your fix.
